The short version
Magnesium is always bound to a carrier, so the label’s big number is compound weight — what matters physiologically is the elemental magnesium. Glycinate is only ~14% elemental by weight (oxide is ~60%), so it’s gentle and well-absorbed but low-dose per pill. Its heavily-marketed sleep benefit is, honestly, weak and mixed.
The label test: a stated elemental magnesium figure, the specific form named, and no hidden oxide buffering. The strongest, least controversial uses of magnesium are correcting a deficiency and — at higher doses — its laxative effect.
What it actually is
Magnesium is an essential mineral and a cofactor for more than 300 enzyme systems. In supplements it’s always bound to another compound — oxide, citrate, glycinate and others — and that binding determines both how much actual magnesium you get and how well it absorbs.
Because magnesium is attached to a carrier molecule, elemental content varies a lot: magnesium oxide is about 60% elemental magnesium by weight, while glycinate is only about 14% and citrate roughly 11–16%. So “1,000 mg of magnesium glycinate” delivers only ~140 mg of elemental magnesium, where 1,000 mg of oxide delivers ~600 mg. Good labels state elemental magnesium explicitly.
Counterintuitively, the high-elemental forms aren’t the best absorbed. Well-dissolving forms (glycinate, citrate, chloride) tend to absorb more completely than oxide, which packs the most magnesium per pill but absorbs poorly and is the form most likely to cause loose stools. Glycinate — magnesium bound to the amino acid glycine — is popular because it’s gentle on the gut, which is why it’s marketed for sleep and relaxation, even though its elemental dose per pill is low.
What the research actually shows
We label each use by how strong the evidence is — well-established, mixed, or weak/preliminary — and say plainly where marketing outruns the science.
Well-established Correcting deficiency / meeting requirements. Magnesium is an essential nutrient; supplementation reliably raises intake and corrects documented deficiency. This is the strongest, least controversial use.
Well-established Constipation / laxative effect. Poorly absorbed magnesium salts (oxide, citrate, hydroxide) draw water into the bowel — a recognized, dose-dependent laxative action, not a marketing claim.
Weak / preliminary Sleep. Despite heavy glycinate marketing, high-quality evidence that magnesium improves sleep in people who aren’t deficient is limited; trials are small and inconsistent. Plausible for some, not proven.
Mixed Blood pressure, migraine, blood sugar, cramps. Some meta-analyses show modest effects (e.g. small blood-pressure reductions), but results are inconsistent and often strongest in people who were deficient to begin with.
The doses studies actually used
Adults generally need about 310–420 mg/day of elemental magnesium from all sources (food included). The tolerable upper limit for supplemental magnesium is 350 mg/day elemental — this ceiling applies only to supplements and medications, not food, and exists because supplemental magnesium is what causes diarrhea.
Typical supplement doses run roughly 100–350 mg elemental per day. Above the 350 mg supplemental limit, loose stools become more likely; frank toxicity is rare with healthy kidneys but a real danger in kidney impairment.

Frequently asked questions
Is glycinate really better than citrate or oxide?
It’s gentler on the gut and well absorbed, which is why it’s favored for daily use — but per pill it contains far less elemental magnesium, and there’s no strong proof it beats other well-absorbed forms for sleep or anxiety. Citrate is well absorbed but more laxative; oxide is cheap and high-dose but poorly absorbed and most likely to cause loose stools.
Why did my magnesium give me diarrhea?
That’s the expected laxative effect of magnesium salts — especially oxide and citrate — and it’s dose-dependent. Lowering the dose or switching to glycinate usually helps.
How much should I take?
