The short version

Beetroot’s benefit comes from dietary nitrate (which the body turns into nitric oxide), and the effect tracks nitrate dose — not milligrams of “beet powder.” Nitrate modestly lowers blood pressure and can improve exercise endurance, but only at doses that greens/reds blends almost never reach.

The label test: look for nitrate stated in mg or mmol — which it rarely is. A proprietary blend listing “beet root powder” without nitrate content is selling a nitric-oxide story, not a studied dose.

What it actually is

Beetroot is a vegetable naturally rich in inorganic dietary nitrate, and in supplements it appears as beet root powder, juice or concentrated “beet shots.” Its main studied active is nitrate, not the pigment or fiber.

The mechanism is the nitrate → nitrite → nitric oxide pathway: bacteria on your tongue reduce nitrate to nitrite, which converts to nitric oxide, which relaxes and widens blood vessels and can improve the efficiency of muscle oxygen use. That’s why nitrate is studied for both blood pressure and exercise.

The critical, usually-hidden variable is actual nitrate content, which varies enormously by form and growing conditions. Concentrated shots used in trials are standardized to deliver roughly 400 mg (about 6.4 mmol) or more of nitrate; plain beet powder in a blend delivers far less, and the nitrate content is almost never disclosed. Two products both listing “beet root powder” can differ by an order of magnitude.

What the research actually shows

We label each use by how strong the evidence is — well-established, mixed, or weak/preliminary — and say plainly where marketing outruns the science.

Mixed Blood pressure. A GRADE-assessed meta-analysis in hypertensive patients found beetroot nitrate lowered systolic blood pressure by roughly 5 mmHg (no significant diastolic effect) — moderate-quality, more consistent in people with elevated pressure, and dose-dependent.

Mixed Exercise performance. Dose-response work shows a threshold: ~4.2 mmol nitrate did nothing, while ~8.4 mmol improved time-to-exhaustion by ~12–14%. Real but small and variable, largest in recreational (not elite) athletes.

Weak / preliminary Beet powder in a greens/reds blend. The nitrate dose in a typical blend is usually far below the ~400 mg/day used in trials, so the ingredient being present doesn’t mean an effective dose is present.

The doses studies actually used

For blood pressure, trials used roughly 70–250 mL of beetroot juice per day, commonly standardized to about 6.4 mmol (~400 mg) nitrate/day over days to weeks. For exercise, an acute dose of about 8.4 mmol (~520 mg) nitrate taken 2–3 hours beforehand improved endurance, while ~4.2 mmol was ineffective; higher doses added little.

One conversion worth memorizing: 1 mmol nitrate ≈ 62 mg. Typical greens-blend beet powder amounts fall far below these nitrate levels — which is the whole reason to look for nitrate content rather than beet-powder weight.
